Stress downshift protocol
Daily practices that lower chronic cortisol load without requiring a vacation.
Stress & recovery · Daily · moderate evidence
why it matters
Chronic stress accelerates biological aging markers and impairs sleep, appetite, and immune function. Brief, repeatable recovery practices compound over years.
the protocol
- 1. 5-minute breath practice — Box breathing (4-4-4-4) or extended exhale (inhale 4, exhale 6–8) once or twice daily.
- 2. Nature exposure — 20+ minutes outdoors most days — walking counts. Green space is associated with lower mortality in epidemiological studies.
- 3. One offline block — 60 minutes daily without notifications: meal, walk, or reading. Protects attention and evening melatonin.
- 4. Weekly recovery audit — Rate stress 1–10. If above 7 for two weeks, add one boundary: say no to one commitment, delegate, or schedule a rest day.
track:
- Perceived stress (1–10)
- Sleep quality
- Resting heart rate variability if tracked
